Why resistance training matters for weight management

The most common approach to weight loss is caloric restriction plus aerobic exercise. Resistance training is often treated as optional, something you add later if you want to look more toned. This is backwards.

A 2012 study published in the Journal of Applied Physiology compared aerobic training, resistance training, and a combination of both over eight months. The combination group lost the most fat. But resistance training alone produced far better body composition outcomes than aerobic training alone, even though the aerobic group burned more calories during each session.

The metabolic rate effect

Muscle tissue is metabolically expensive to maintain. The more muscle you carry, the more calories your body burns at rest. This is called resting metabolic rate (RMR). Resistance training increases lean muscle mass, which raises RMR over time.

Aerobic exercise burns calories during the session but does not significantly raise RMR. This is part of why people who rely exclusively on cardio often find that progress stalls: as they lose weight, they burn fewer calories at rest, and the deficit narrows without them changing anything.

Resistance training partially offsets this. By building or preserving muscle mass while in a caloric deficit, you keep your resting metabolic rate higher than it would otherwise be.

Preserving muscle during a deficit

When you eat less than you burn, your body loses both fat and muscle. The proportion depends partly on whether you are resistance training. Studies consistently show that people who train while in a caloric deficit preserve significantly more muscle mass than those who do not train, even when the caloric deficit is identical.

This matters for two reasons. First, the more muscle you preserve, the better you look at a given weight. Second, the more muscle you preserve, the more sustainable your deficit becomes because your metabolism does not drop as sharply.

The practical implication: If you are trying to lose weight, resistance training 2 to 3 times per week will produce better long-term outcomes than the same time spent doing cardio only. This is not because lifting burns more calories per session, but because it produces better body composition and metabolic outcomes over months.

How much training is needed?

Two to three sessions per week of resistance training is enough to see meaningful body composition benefits during a weight loss phase. Sessions do not need to be long. Thirty to forty-five minutes of focused training, prioritising compound movements, is sufficient.

You do not need to train more intensely or more frequently when your goal is weight management rather than maximum muscle growth. The stimulus needed to preserve muscle during a deficit is lower than the stimulus needed to maximally build it.

What about diet?

Resistance training is not a replacement for a caloric deficit if weight loss is the goal. You cannot out-train a consistently excessive diet. But resistance training makes the deficit more manageable and sustainable by preserving muscle and keeping metabolism higher.

Protein intake matters more during a weight loss phase than at any other time. Aim for roughly 1.6 to 2.2 grams of protein per kilogram of bodyweight per day. Higher protein intake supports muscle preservation during a deficit and increases satiety, which makes the deficit easier to sustain.

Cardio still has a place

This is not an argument against aerobic exercise. Cardio has genuine benefits for cardiovascular health, mood, and caloric expenditure. The point is that treating resistance training as optional or secondary when managing weight is a mistake. The most effective approach combines both, with resistance training as a consistent foundation rather than an afterthought.

If you can only do one, the evidence for body composition outcomes leans toward resistance training, particularly over periods longer than three months.

What realistic progress looks like

A sustainable rate of fat loss is 0.5 to 1% of bodyweight per week. Faster than this and you are likely losing significant muscle alongside fat. Slower than this and either your deficit is too small or your consistency is inconsistent.

In the first few weeks, the scale may not move much even when the programme is working. This is partly water retention from increased training and partly muscle gain occurring alongside fat loss. Body composition is a better measure than bodyweight alone, but it is harder to track at home. Progress photos every two to three weeks are more informative than daily weigh-ins.
